7-Day GLP-1 Meal Plan: Four-Bite Meals, 100 g Protein a Day (2026)
Every GLP-1 meal plan I have seen online was written for a normal appetite. Six hundred calorie dinners, a "light" lunch that is a full salad bowl, a smoothie the size of a travel mug. If you are on Ozempic, Wegovy, Mounjaro or Zepbound, you know how that goes: you eat four bites, you are done, and the protein you needed was in bites five through twenty.
This plan is built the other way around. Every meal fits in a small bowl or on a side plate. Protein goes in first, every time, so that if you only manage four bites, those four bites were the ones that mattered. The week still lands between 100 and 113 grams of protein a day, which is the range that protects muscle while the weight comes off fast. Ingredients repeat on purpose so the grocery list stays short and leftovers do half the cooking.
How the Plan Is Built
Four rules shape every day below. They are the same rules behind our Wegovy food list and Zepbound food list, just turned into a week you can actually follow.
- Protein first, always. The protein on the plate gets eaten before anything else. Vegetables second. Starch last, if there is room, and there usually is not.
- Three ounces is the portion. A deck of cards of chicken, salmon, shrimp or turkey is 20 to 26 grams of protein and four or five bites. That is the whole meal on most days.
- Five small eating windows, not three big ones. Breakfast, lunch, an afternoon snack, dinner and a small evening protein. The gaps give a slow stomach time to empty.
- Cold and soft options on hard days. Every dinner has a cold swap listed in the nausea section, because dose-increase weeks do not care what the plan says.
Do not eat past comfortable. If you hit full at bite three, stop, and move the rest of the protein to the evening slot. The daily total matters far more than finishing any single meal.

Sunday Prep (30 Minutes)
Boil eight eggs. Cook a pound of 93 percent lean ground turkey with taco seasoning and put half in the fridge for chili later in the week. Buy a rotisserie chicken and pull the meat off the bone into a container. That is it. Everything else cooks in under 15 minutes on the night.

Notice what is not on the plan: a single meal over about 300 calories, a single portion bigger than a small bowl, and almost no starch. That is deliberate. On a GLP-1 the starch is what fills you before the protein arrives. If you want a few bites of rice or a half slice of toast, add it after the protein is gone, not before.
What to Skip This Week
None of these are banned for life. They are the foods that make a slow stomach miserable and push protein off the plate, and the week goes better without them.
- Big smoothies and juice. Twenty ounces of blended fruit is 300 to 400 calories of sugar in a stomach with no room, and almost no protein. If you want a smoothie, make it 8 ounces with a scoop of protein powder.
- Pasta, rice and bread as the base of a meal. They fill the four bites before the protein shows up.
- Fried anything. Fat slows stomach emptying further on these medications. Fried food is the most common nausea complaint we hear about.
- Large raw salads. Volume without density. Two cups of lettuce is full before it is useful. Cooked vegetables in half-cup portions do the same job in a quarter of the space.
- Carbonated drinks. The gas sits in a stomach that is not moving. Flat water, sparkling water only if it does not bother you.
- Granola, trail mix and "protein" cereal. Sugar and bulk dressed up as healthy. A string cheese beats all of them.
Nausea Days and Dose-Increase Weeks
The week your dose goes up, appetite can drop to almost nothing and warm, savory food can turn your stomach. Keep the plan but swap every dinner for its cold version: Greek yogurt and a hard-boiled egg, a tuna pouch, cold shredded chicken, cottage cheese, or a protein shake sipped slowly over an hour. Cold food has less smell, and smell is half the problem. Smaller and more often works better than pushing through a plate. Our GLP-1 nausea guide goes deeper on this.
If nausea is stopping you from drinking fluids, or you are losing more than you are keeping down, that is no longer a food question. Ask your prescriber.
The Grocery List
Everything the week needs, grouped the way the store is laid out. Most of it repeats, which is the point: fewer decisions, less waste, and a protein-first meal always within reach. For a longer stocked-kitchen list, see the GLP-1 protein food list.
- Meat and seafood: one rotisserie chicken, 1 lb chicken breast, 1 lb salmon, 1 lb raw shrimp, 1 lb 93 percent lean ground turkey, ½ lb sliced deli turkey, three 3 oz tuna pouches
- Dairy and eggs: two dozen eggs, a 32 oz tub of nonfat Greek yogurt plus four single-serve cups, 24 oz cottage cheese, a 12-pack of string cheese, 8 oz shredded cheddar, a 4-pack of egg bites, skim milk, four ready-to-drink protein shakes (25 to 30 g each)
- Produce: one cucumber, two zucchini, two bell peppers, a pint of berries, a head of butter lettuce, two lemons
- Freezer: one bag shelled edamame
- Pantry: chia seeds, one can kidney beans, one can white beans, one can diced tomatoes, chili powder, taco seasoning, salsa, chicken broth
Why the Printed Plan Falls Apart by Wednesday
A meal plan tells you what to eat. It cannot tell you what you actually ate. On a GLP-1 that gap is enormous, because almost every meal ends early. Day 3 says 107 grams, but you stopped the chili at bite three, skipped the latte, and forgot the evening shake. Real total: 71 grams. Do that four days a week and you are losing muscle alongside the fat and have no idea why the scale looks good while your strength does not.
That is what HealthyOne is for. Say "three bites of turkey chili" out loud or take a photo of the bowl, and it logs what went in, not what the plan promised. The dashboard puts protein first, so at 3 PM you can see you are 40 grams short while a string cheese and a yogurt can still fix it. GLP-1 mode raises the protein target to protect muscle, and the 50-plus nutrient tracker underneath catches the iron, fiber and B12 that quietly slide when every meal is four bites. The plan above is the map. The log is where you actually are on it. You can also look at the Mounjaro food list and GLP-1 snack list for swaps when you get bored of the week.

FAQ
How much protein should I eat per day on Ozempic or Wegovy?
Most guidance for people losing weight quickly lands between 1.2 and 1.6 grams per kilogram of body weight, which for many adults works out to roughly 90 to 120 grams a day. This plan targets 100 or more because muscle loss is the main thing you are trying to prevent. Your prescriber or a dietitian can set a number for your body.
What if I cannot finish the meals in this plan?
Stop when you are comfortably full and move the rest of the protein to the evening slot or the next snack. The daily total matters more than any single meal. If you consistently cannot get past two bites, shift to the cold options and sip a protein shake over an hour.
Can I follow this meal plan on Mounjaro or Zepbound too?
Yes. Tirzepatide (Mounjaro, Zepbound) slows the stomach the same way semaglutide (Ozempic, Wegovy) does, so the same rules apply: small portions, protein first, cold swaps on dose-increase weeks. Appetite suppression is often stronger on tirzepatide, so the evening protein slot matters even more.
Is this GLP-1 meal plan enough calories?
Most days land roughly between 900 and 1,200 calories depending on your portions, which is typical of what people actually manage on these medications. If you are active, still hungry, or losing weight faster than your prescriber wants, add a few bites of starch after the protein or a second snack. Do not cut the protein to cut calories.
The Bottom Line
A GLP-1 meal plan only works if it respects the appetite you actually have. Keep every portion to a small bowl, eat the protein first, spread the day across five small eating windows, and let leftovers and repeats do the work so the fridge is never empty of a three-ounce protein. Done that way, 100 grams a day is realistic even on a week when four bites is the limit. Then log what you really ate, not what the plan said, because the gap between the two is where the muscle goes.
